How can THERABAND help me with back pain?

Back pain is still one of the top health problems that almost everyone deals with regularly. Strong back muscles are key to preventing such pain. They also help you maintain a healthy posture and thus improve your overall well-being. THERABAND back exercises are a simple yet effective way to counteract this everyday problem.

Which THERABAND is right for you?

With THERABAND, you have a choice between seven different resistance levels, each color-coded with a unique color:

  • Yellow | Light: Therapy and care, as well as rehabilitation after injuries
  • Red | Medium: Therapy and rehabilitation, playful children's training, prevention training
  • Green | Heavy: All-rounder for leisure and sports, as well as advanced rehabilitation and prevention training
  • Blue | Very heavy: Challenging band for leisure and sports
  • Black | Extra heavy: Strength training for advanced exercisers and athletes
  • Silver | Special heavy: Challenging strength training for advanced exercisers and athletes
  • Gold | Super heavy: Strength training for professional exercisers and athletes

If you have never held one of these THERABANDs before, you should start with light resistance and then switch to a higher resistance if needed. Unless you are currently in rehabilitation or physical therapy, you can feel free to reach for the red or green band.

Warning: If you suffer from injuries or other pain, please be sure to speak with your doctor before you start training. They know best which exercises you can do and to what extent.

How do I do THERABAND back training properly?

Each exercise is repeated several times. The personal trainer and TV coach guide you through every single exercise. They show you how to perform each exercise and how many times it should be repeated. It is not a problem if you deviate by one or two repetitions on an exercise.

If you can easily complete significantly more or fewer repetitions than prescribed, use a stronger or weaker resistance level. You can also vary the band resistance by folding your THERABAND in half.

We show you all the exercises from the video in detail here again:

Exercise 1: One Arm Bandit

Man performs the One Arm Bandit exercise with a TheraBand.

One hand holds the loop of the folded band, while the other end is wrapped once around the free hand. Stand with your knees slightly bent, one arm extended upwards, and the other arm pulling the band downwards and outwards towards the center of the body with a slight bend. A stable upper body posture with engaged abdominal muscles is important here.

Repetitions: 15 per side

Exercise 2: Arm Extension

Man performs the Arm Extension exercise with a TheraBand.

Again, you hold the band folded – if it becomes too strenuous, you can simply use the band normally at any time.

Hold the band in front of you slightly wider than shoulder-width with straight arms and wrap both ends once around your hands. Keep your arms extended horizontally in front of your body, palms facing downwards. Now slowly move your arms outwards, allowing your shoulder blades to glide towards each other.

Important: the shoulders remain down, the hands slowly glide outwards, and the actual pull comes from the small muscles between the shoulder blades and the spine.

Repetitions: 15

Exercise 3: Cat & Cow

Man performs the Cat and Cow exercise with a TheraBand.

Stand with your feet shoulder-width apart on the band, holding the two equal ends of the band in your right and left hand. Wrap the band once around your hand without tension.

Now the classic back mobilization becomes a strengthening exercise with the help of the band: cross your hands in front of your upper body and place them on your shoulders. Now gently round and then stretch your back again in alternation, keeping your arms stable and engaging your abdomen.

Repetitions: 10

Exercise 4: The Crane

Man performs the Crane exercise with a TheraBand.

The same starting position as for Cat & Cow, but now you hold the band crossed. Thumbs point outwards. Now lead your arms upwards almost fully extended.

Alternatively, you can do this with a straight back and primarily train the shoulder girdle, or with a slightly forward-extended, stable upper body, during which the lower back reflexively works along.

Repetitions: 15

Exercise 5: Standing Row

Man performs the Standing Row exercise with a TheraBand.

The same starting position as Exercise 3, the band is wrapped twice around each hand. With a stable, slightly forward-leaning back, pull your arms upwards towards the body on both sides.

Important: Your spine is fully extended, and to stabilize the cervical spine, you look forward and downwards. Your abdomen pulls inwards during this. Alternatively, you can also do this exercise while sitting.

Repetitions: 20

Exercise 6: Seated Row with Rotation

Man performs the Seated Row exercise with a TheraBand.

While sitting, place the band around your feet, legs slightly bent. For the one-arm pull, wrap the band around your hand, extending the other arm horizontally to the side.

Important: Get out of the sofa posture – your back is straight! Now pull the arm backwards towards the body against the pull of the band. You will feel your shoulder blade glide towards the spine in the center.

From this movement, now rotate your entire upper body further to the side, the extended arm "wiping" along with the movement as if over an imaginary table. In this exercise, the lateral back chain works properly along.

Repetitions: 20 per side

Exercise 7: Leg Extension Balance

Man performs the Leg Extension Balance exercise with a TheraBand.

This is about the back and glutes. From a kneeling position, place one leg forward in the center on the band and wrap the ends of the band once around your hand to the right and left. The free leg steps through and you go into a four-point stance. Now pull the band backwards and upwards into a horizontal position with your foot.

The gluteal muscles work primarily, but the lower back must provide stability and is therefore also engaged – just like the pulled-in abdomen. For that little something extra, the other foot can be slightly lifted off the ground, and the weight can also be shifted entirely to one or the other hand.

By the way: "Wobbling" is allowed, this trains the deep muscles near the transverse and spinous processes

Repetitions: 20

Exercise 8: Lat Pull

Man performs the Lat Pull exercise with a TheraBand.

Now continue with the stronger band including the fixation loop. Using a wall anchor, further great training possibilities arise. To do this, pull the band through the loop attached to the wall anchor.

Wrap the band twice around your hands to the right and left and pull the band downwards while kneeling with a slight forward lean.

Repetitions: 15

Exercise 9: Ski Jumper

Man performs the Ski Jumper exercise with a TheraBand.

The same hand position as Exercise 8, this time you push the arms backwards with slightly bent knees and a back extended far forward while standing.

Repetitions: 20

Exercise 10: Bent-Over Row

Man performs the Bent-Over Row exercise with a TheraBand.

Now the band is attached to the wall below using the fixation loop. The band is wrapped twice and the arms are pulled slightly upwards and backwards from below with bent knees from a stable stance – do not forget the basic tension!

Repetitions: 20

Exercise 11: Golf Swing

Man performs the Gulf Swing exercise with a TheraBand.

Stabilizing and belonging to the rotation chain, the last exercise trains the entire back. You stand sideways to the band, wrap it around the outer hand, and place the other hand on top.

From a slightly crouched position, you push the band diagonally upwards in front of your body. Your back remains long and active throughout the entire exercise.

Repetitions: 10

How often can I repeat the resistance band exercises?

How often you train per week is basically up to you. If you train with light resistance, you can easily complete your back training several times a week.

Nevertheless, breaks and sufficient recovery phases are just as important as the training itself. In case of doubt, muscle soreness will tell you when you should take a break. Listen to your body. It knows best what is good for you!

Conclusion: Achieving a strong, pain-free back with THERABAND

Back pain is widespread, but you are not helpless against it. With targeted THERABAND back exercises, you can strengthen your muscles, improve your posture, and actively prevent discomfort – and that with little effort at home or in the office. What matters are the right band resistance, proper technique, and regular training with sufficient recovery phases.

The most important findings at a glance:

  • THERABAND as an all-purpose tool: A THERABAND is flexibly usable, space-saving, and suitable for every fitness level – from light rehab training to intensive strength training.
Choose the right band resistance: Yellow and Red are suitable for beginners and rehabilitation, Green is a good all-rounder, Blue and Black challenge advanced exercisers and athletes.
  • Strengthening and mobilization at the same time: The 11 exercises train the entire back – from the shoulder and core muscles to the lower back and even the glutes and deep muscles.
  • Technique before intensity: A stable core, controlled movements, and a long, upright back are more important than as many repetitions as possible.
Adapt your training to your needs: You adjust the intensity via the band resistance, the band length (single or folded in half), and the number of repetitions to your current performance level.
  • Regularity pays off: Training several times a week with moderate resistance makes sense – breaks and recovery are just as important as the training itself.
  • Listen to your body: Slight muscle soreness is normal, strong pain or existing injuries should be seen by a doctor or physical therapist before you start.

If you follow these points and integrate the shown THERABAND back exercises step by step into your everyday life, you lay a strong foundation for more well-being and a resilient, pain-free back.

Do you want to train more than just your back? In the THERABAND exercises you will also find guided video exercises for shoulders, arms, chest, abdomen, and legs – including other back exercises such as Lat Pull and Standing Row as a supplement to the 11 exercises here.
